7 Science-Based Ways to Structure a Leg Day That Actually Shapes Your Legs

The Order Matters:

  1. Quad-dominant
  2. Hamstring-dominant
  3. Glute-dominant
  4. Adductors / Abductors
  5. Calves

Quad-Driven Exercises (Control, Not Domination)

Execution cues:

  • Slow 3–4s eccentric
  • Sit down, not back
  • Drive through mid-foot
  • Reps: 6–10

Elevated Reverse Lunges

Why it works:

  • Unilateral quad bias with hip stability
  • Prevents strength masking between sides

Execution cues:

  • Knee tracks forward
  • Constant tension (don’t lock out)
  • Controlled step-back

Hamstring-Driven Exercises

Smith Machine RDL

Why it works:

  • Fixed bar path = cleaner hinge
  • Excellent for lengthened hamstring tension
  • Supports glute engagement without momentum

Execution cues:

  • Push hips back
  • Neutral spine
  • Pause briefly at the stretch
  • Reps: 6–10

Seated Leg Curl

  • Trains hamstrings in their lengthened position

  • 2–3s controlled negative

  • Posterior pelvic tilt at lockout
  • 1–2s pause at the top
  • Ribs down, chin tucked

Execution cues:

  • Slight internal rotation
  • No lower-back swing
  • Constant tension

Adductors, Abductors & Calves (The Finishers)

Execution cues:

  • Slow reps
  • No bouncing
  • Full range

Standing Calf Press
